Ergonomics and Digital Hygiene for Remote and Hybrid Workspace

A one-day, practical training consolidating two key areas of remote and hybrid worker wellbeing — workstation ergonomics and digital hygiene. The program combines the physiology of proper monitor, chair, keyboard, and lighting setup with a diagnosis of individual digital habits, strategies for limiting distractions, and a personal online/offline balance plan. A key element of the training is an optional live audit of participants' workstations conducted by the trainer in real time. The business outcome is a real reduction in sick leave caused by musculoskeletal complaints, lower digital fatigue and burnout, better focus during working hours, improved energy management, and higher retention of employees for whom employer-provided wellbeing has become a decisive factor of loyalty.

Benefits

  • After the training, the participant correctly sets up their remote workstation according to ergonomic principles — monitor, chair, keyboard, lighting
  • After the training, the participant recognizes early signs of musculoskeletal and visual overload and can prevent them
  • After the training, the participant applies the 30/30/30 rule and the library of desk micro-activities in daily practice
  • After the training, the participant diagnoses their own digital habits and recognizes the traps of addictive app design
  • After the training, the participant implements concrete strategies for reducing digital distractions and digital detox protocols
  • After the training, the participant protects their eyesight according to the 20-20-20 rule and applies digital worker sleep hygiene
  • After the training, the participant holds a written personal online/offline balance plan with concrete implementation deadlines
  • After the training, the participant brings to the organization concrete tools for preventing digital fatigue and burnout

  • Access to a computer with a camera and microphone (camera is optional for the Live Audit session but recommended)
  • The ability to show your workstation during the Live Audit module (optional)
  • Comfortable clothing that does not restrict movement (micro-activities are performed during the training)
  • Willingness to look critically at your current digital habits and openness to change
  • A smartphone with access to screen time statistics (Screen Time / Digital Wellbeing) for habit audit

Training program

01

Module 1: Physiology of the Remote Workstation — Musculoskeletal Overload Risk

  • Anatomy of sedentary work — which spine, upper limb, and visual structures suffer the most
  • Most common conditions of the remote worker — neck pain syndrome, tennis elbow, carpal tunnel syndrome, dry eye, tension-type headaches
  • The business cost of poor ergonomics — statistics on sick leave, reduced productivity, and turnover in hybrid teams
  • Individual diagnostics — how to recognize early signs of overload in yourself
  • The 'best chair' myth — why ergonomics is not a shopping list but a system of habits
  • Specifics of hybrid work — switching between office and home as an additional risk
02

Module 2: Setup Ergonomics — Monitor, Chair, Keyboard, Lighting, Micro-Activity

  • Monitor — height, distance, tilt angle, brightness and color temperature for dry eye prevention
  • Chair and seat — depth, height, lumbar support, armrests, dynamic sitting
  • Keyboard and mouse — forearm position, neutral wrists, ergonomic alternatives (split keyboard, vertical mouse, trackball)
  • Laptop without a stand — why this is the worst setup and how to minimize harm when there's no choice
  • Lighting — daylight, side lighting, glare elimination, 20-20-20 eye care rule
  • Micro-activity — the 30/30/30 rule, library of 10 exercises you can do at the desk in business attire
  • Standing vs. sitting work — adjustable desks, rhythm of position changes, benefits and pitfalls
03

Module 3: Live Audit of Participants' Workstations (Optional, with Camera)

  • Individual analysis of each participant's workstation conducted by the trainer in real time
  • Audit checklists — 25 evaluation points for remote workstation ergonomics
  • Identification of the biggest risks for each participant and prioritization of changes
  • Concrete change recommendations — what can be improved at no cost, what is worth buying, what is optional
  • Working with constraints — kitchen table as workspace, no home office, kids in the background, small apartment
04

Module 4: Diagnosis of Digital Habits — How Technology Affects Wellbeing

  • Screen time audit — diagnostic tools and interpretation of results (Screen Time, Digital Wellbeing, RescueTime)
  • The addictive design of apps — dopamine loops, infinite scroll, push notifications
  • Phantom vibrations, FOMO, doomscrolling — named phenomena of the modern remote worker
  • Notifications as cognitive cost — how many minutes of productivity we lose with each alert
  • Map of individual digital traps — which apps, hours, and situations dysregulate you the most
05

Module 5: Strategies for Reducing Distractions + Digital Detox + Eye Breaks

  • Hierarchy of distractions — which to turn off completely, which to limit, which to keep
  • Block-based work (time blocking) — Pomodoro, Deep Work blocks, Focus Mode at the operating system level
  • Digital detox — 1-hour, 1-day, and 1-week protocols depending on overload level
  • The 20-20-20 vision rule — every 20 minutes, look at an object 20 feet away for 20 seconds
  • Active breaks vs. screen breaks — why scrolling during a break does not regenerate you
  • Sleep hygiene for the digital worker — blue light, last screen hour, phone charging location
06

Module 6: Personal Online/Offline Balance Plan + Implementation Checklists

  • Individual ergonomic plan — list of 5 changes to implement in the coming week
  • Individual digital hygiene plan — list of 5 changes to digital habits to implement in the coming week
  • A contract with yourself — work hours, offline hours, weekends, vacations without business email
  • Boundary communication — how to talk to your team, manager, and clients about your unavailable hours
  • Quarterly audit checklists — what to review every 3 months to avoid sliding back into bad habits
  • Materials for further work — ergonomic workstation map, digital audit checklists, 30-day plan
